Welsh Castles Relay
The Welsh Castles Relay
8th and 9th June 2013
![]() | RegistrationPlease email the WCR organising team at welshcastles@serpentine.org.uk if you'd like to take part. |
The Welsh Castles Relay takes place on the second weekend in June every year. The race starts in Caernarfon on Saturday morning and ends in Cardiff on Sunday afternoon with an awards presentation once the final team has finished.
There are 20 stages ranging in distance from 8 to 14 miles passing many Welsh Castles in some challenging terrain and each team has 20 runners who each run one stage over the course of the weekend, with ten stages on Saturday and ten on Sunday.
We have three teams in 2013: men, women & vets (mixed).
The Serpentine women's team won the ladies race in 2004, 2005, 2007, 2008, 2009, 2010 & 2011. The men's team won the race in 2009, 2010, 2011 & 2012.
More information on the race including descriptions of each stage can be found on the website of the Running Club that organises and hosts this prestigious event. Some of us travel to Wales by minibus on Friday night, staying overnight in B&B accommodation in Caernarfon and the remainder travel early on Saturday morning. We stay overnight on Saturday, again in B&B accommodation, near the half way point of the race.
We also need drivers, marshals and supporters – if you would like to help please contact the Welsh Castles team.
Round Norfolk Relay
The Round Norfolk Relay
14th and 15th September 2013
The Round Norfolk Relay follows the Norfolk county boundary for a distance of 195 miles. Unlike the Green Belt and Welsh Castles Relays which are run as 22 or 20 individual races over two days, the Round Norfolk Relay is run continuously with teams of 17 runners passing the baton from one runner to the next at each stage. The race features a staggered start, much like our club handicap, with the intention that every team ultimately finishes at the same time. Check out the Round Norfolk Relay website for more details.
After leaving King's Lynn, the route follows the ruggedly beautiful Norfolk coastline, alternating between road and coastal path, to Great Yarmouth. Turning southwest, it then passes through the special features of Breckland, including a stretch of Thetford Forest, before swinging northeast, over the Fens and back to race headquarters in King's Lynn.
Mostly run on roads, the course is gently undulating, has one stretch of light sandy track through the forest and about 12 miles of coastal path. Each runner runs one stage, with stages varying from about 5 to 20 miles in length. Runners are accompanied by cyclists on each stage so this is a great opportunity for our tri-athletes to join in as well.

This is a report from the 2012 race.

Southern Athletics League
Southern Athletics League
The Southern Athletics League is now the main track and field league for clubs in the SEAA region. Men and women compete in joint (male & female) teams.
Structure (2013)
- Division 1 of 16 clubs.
- Division 2 of 32 clubs split into 2 regional sub-divisions.
- Division 3 of 32 clubs split into 2 regional sub-divisions.
Each club meets every other club in their (sub)divison with a round-robin format for deciding who will meet at each of the five fixtures. For details see the SAL website.
2013 Fixtures
- 20th/27th April
- 18th May
- 15th June
- 13th July
- 10th August
Competition Format
Each meeting will have four clubs, with men and women competing separately in a full timetable of track and field events (100m, 200m, 400m, 800m, 1500m, 3000m/5000m, 100/110m hurdles, 400m hurdles, 3000m/2000m/1500m steeplechase, high jump, long jump, triple jump, pole vault, shot, discus, javelin, hammer, and 4 x 100m and 4 x 400m relays). Each team can have two competitors per event ('A' and 'B' string). On an eight lane track that means that generally the A & B strings will compete together in all races.
Points scoring is a simple: 4-3-2-1 for each event, the team with the most points wins the fixture; then 4-3-2-1 for each fixture to determine the league position. Every point is valuable and it is therefore important that we enter competitors in every event.

Tuesday Interval Sessions (O2/Dome)
Tuesday Interval Sessions at the Dome/02
On Tuesday evenings we hold an interval session for distance runners along the flat and fast riverside path near the O2 (formerly known as "The Dome") on the Greenwich peninsula.
Coaching is by Karen Hancock
Over the winter the session will usually be at lactate threshold (LT) pace to help you improve your speed-endurance. As spring approaches we will start to introduce a little more speed to help sharpen you up for the spring racing season. Combined with a broad endurance base, this type of training will make you a faster runner at distances from 10k to marathon.
Where and when?
We meet at 7:00pm on the Thames Path near the high flats in the Millennium Village, about a ¾ mile walk/jog East from North Greenwich tube station. Some runners usually congregate at the top of the escalators at 6:45pm to chum newbies to the rendezvous point. Please arrive in warm-ups/ready to run and make sure to bring your own stopwatch. A stopwatch with a multiple lap timer would be ideal for these sessions. See the Dome/O2 page for further details. Please book online if you would like to attend, as I need to limit numbers of health and safety reasons. The sessions have become very popular, and we only take bookings up to 7 days before each session; no block booking is allowed. Please remove your name promptly if you change your plans to free up your spot for others.
Who are the sessions for?
The sessions are targeted at endurance runners and triathletes who take part in running events throughout the year on any type of surface. Ideally, you should have built up a good base of stamina and endurance before you start to introduce faster-paced work. LT work is the best form of speed training to do over the winter to supplement your aerobic conditioning work before you start to sharpen up your speed after the New Year in preparation for your spring target races. If you are in doubt, get in touch with Karen.
What is the format of the sessions?
The sessions last about one hour and consist of a ½-mile jog warm-up, around 30-40 minutes'-worth of repetitions, and a cool-down ½ mile jog. Because of time constraints we cannot include work on technique/drills. We cover around 6 miles in total in these sessions (including warm-up/cool-down). Future sessions are shown below.
The purpose of the sessions in winter is to increase your lactate threshold – i.e. the pace at which you start to experience accumulation of lactate in your tissues. Push up your LT and you will find your race pace at all distances from 10k and upwards improves (when combined with improving your endurance). An additional benefit of the sessions is that they teach you good pace judgement.
How do I know what my lactate threshold pace is now?
There are 3 ways:
By perceived effort:
"A hard but sustainable effort"– about the level of effort you would expect in a race lasting about 60 mins (between 10 mile and 10k pace for most people). It should feel "comfortably hard", but you need to concentrate to keep it going.
By Heart Rate Monitor:
Most people's LT if they have a good endurance base will be in the region of 85-90% of their Maximum Heart Rate (MHR) pace. Less well-trained runners will find their LT nearer to 80% of their MHR.
From a recent race performance:
If you use a Garmin or other SDM for training, you can be more precise about the pace you need to achieve in these sessions by putting a recent race performance into a calculator: the pace you want is described as "tempo intervals."
Sessions until 21 May 2013
Date | Session |
26 March | 4-6 x 1 mile @ lactate threshold (LT) pace, with 10 sec recoveries |
2 April | Ladder session: 2 x 6 mins (60 secs); 2 x 5 mins (50 secs); 2 x 4 mins (40 secs); 2 x 3 mins(30 secs); 2 x 2vmins (20 secs), all at LT pace. |
9 April | Marathon fartlek: 6 x ( 5 mins @ marathon pace; 2.5 mins 10k pace, continuous running) |
16 April | 1-2-3 mile compound set: 1 mile @ 5k pace; 2 miles @ 10k pace; 3 miles @ marathon pace, continous runnng. |
23 April | 4-6 x 1 mile @ lactate threshold pace, 10 second recoveries |
30 April | 5 x (4 mins @ LT pace; 4 mins @ 10k pace); 30 seconds between sets |
7 May | Ladder session: 2 x 2 mins (20 secs); 2 x 3 mins (30 secs); 2 x 4 mins (40 secs); 2 x 5 mins (50 secs); 2 x 6mins (60 secs), all at LT pace. |
14 May | Marathon fartlek: 6 x (5 mins @ marathon pace; 2.5 mins @ 10k pace, continuous running) |
21 May | 1-2-3 mile compound set: 1 mile 5k pace; 2 miles @ 10k pace; 3 miles @ marathon pace, continous runnng. |
Last Half Training Run
Last Half of the London Marathon[[:members_only]]
This is a training run for Serpentine members only which follows the route of the second half of the London marathon. It is aimed at those doing the London marathon for the first time however please sign-up as a pace-group leader if you know the route. If you don't know the route and are not running in the London marathon, please do not register to run - please sign-up to help.
Sunday 7th April 2013, 08.45am
Please meet at Tower Hill Tube.
Please note that only registered participants will be allowed to take part. This is for your safety.
Route maps
The route, as its name suggests, follows the last half of the London Marathon. On race day there will be so many marshals and spectators that you cannot possibly get lost – the route on every other day is far from intuitive and you should familiarise yourself with the route beforehand.
- Screen resolution
- Image only at print resolution
- Image split in 2 (east and west) so that you can print it onto 2 sides of an A4 page. Use 'view image' or 'download image' to load the map into your graphics software or MS-Word for printing.
Pace groups
There will be a number of pace groups, led by a runner who knows the route and who is able to maintain a steady pace. This is not a race, and we aim to keep in these groups for safety, companionship, navigation and ease of support. The number and pace of the pacing groups will be decided when we see how many people volunteer to help.
Baggage Service
We operate a limited baggage service. Please bring only small bags as we have limited space. After all runners set off we will drive the bags to the finish line. You will be able to collect your bag at the finish line.
Helpers needed
Thank you to everyone who has volunteered already. As well as needing volunteers to lead the pace groups, we also need helpers to drive cars, marshal, dish out water, and ferry bags to the finish. If you have a partner or friend who could help please ask them to volunteer, by signing up.
Water stations
If we get enough helpers, there will be water stations. These will probably be just south of Westferry Circus, covering the 2.5 and 5.5 mile points, and another in The Highway, after about 9 miles. Water will also be available at the finish.
Finish
The marathon route finishes in the Mall. Post-run refreshments will likely be at a nearby cafe.
